- Grams of protein per calorie (g/kcal) — the same number as a decimal. 0.20 g/kcal = 20 g/100 kcal.
The formula
Protein to calorie ratio = Protein (g) ÷ Calories × 100
Example — chicken breast (100g cooked):
- Protein: 31g · Calories: 165
- Ratio = 31 ÷ 165 × 100 = 18.8 g per 100 kcal
Example — peanut butter (2 tbsp):
- Protein: 7g · Calories: 190
- Ratio = 7 ÷ 190 × 100 = 3.7 g per 100 kcal

When you are in a calorie deficit, every calorie has to work harder. For muscle gain — ratio still matters, even in a surplus
Even when eating in a calorie surplus, the protein to calorie ratio determines how much of your surplus calories come from protein versus fat and carbohydrates. A 300-calorie surplus built around chicken breast (ratio 18.8) delivers significantly more protein per surplus calorie than one built around fatty cuts of meat (ratio 8–12). Higher protein during a bulk preserves the lean-to-fat ratio of weight gained.
Practical rule of thumb — the 10:1 test
A quick mental check: for every 10 calories in a food, is there at least 1g of protein? If yes — it passes the 10:1 test and is a reasonable protein source. If no — the food is delivering most of its calories from fat or carbohydrates. This test takes 5 seconds from any nutrition label.
Example: protein bar with 300 calories and 20g protein → 300 ÷ 20 = 15. Fails the 10:1 test. Not an efficient protein source despite the “high protein” marketing.

How do you calculate protein to calorie ratio?
Divide protein grams by total calories, then multiply by 100. Example: chicken breast with 31g protein and 165 calories → 31 ÷ 165 × 100 = 18.8g protein per 100 calories. Alternatively, use the 10:1 test: divide calories by protein grams. If the result is 10 or below, the food passes. If above 10, the food delivers less than 1g of protein per 10 calories.
Which food has the highest protein to calorie ratio?
Shrimp has one of the highest protein to calorie ratios of any whole food — approximately 24g of protein per 100 calories (0.24 g/kcal). Egg whites are very close at 21g per 100 calories. Why do nuts have a poor protein to calorie ratio despite containing protein?
